A 7-Day Pescatarian Meal Plan for Weight Loss After 50

I'm not a doctor. This is general information, not medical advice.

You don't need a new diet philosophy. You need a week you can copy. This is that week: three meals a day for seven days, built on fish, eggs, Greek yogurt, beans, vegetables and olive oil, with a shopping list you can print and a prep order that gets most of the work done in one afternoon.

Here's what this plan does not do. It doesn't give you a calorie target. Your number depends on your height, weight, age and how active you are, and a single number printed in an article would be wrong for most readers. Use the PescoDial calculator to get your own daily numbers, then use the portions below as your starting point and adjust from there.

How this week is built

Four rules. That's it.

  • Fish 5 times this week. Only from the FDA "Best Choices" list, the lowest-mercury group: salmon, sardines, shrimp, cod, tilapia, freshwater trout, canned light tuna and Atlantic mackerel. The American Heart Association recommends 2 servings of fish a week, especially fatty fish, with a serving being 3 ounces cooked or about three quarters of a cup flaked. Five fish meals clears that with room to spare.
  • Never the same fish two days running. Variety keeps you interested, and it spreads your choices across the list.
  • Protein at every meal. Fish, eggs, Greek yogurt or beans. Protein keeps you full longer, which makes eating a little less much easier.
  • Grains in a measured scoop, not a pile. Whole grains stay in. They just stop being the biggest thing on the plate.

Portions in plain terms

No scale needed. Use your hand and a measuring cup.

  • Fish: a fillet about the size and thickness of your palm.
  • Vegetables: at least 1 cup at lunch and dinner. Two cups is better. This is where you fill the plate.
  • Beans or lentils: half a cup cooked as a side, 1 cup when they're the main protein.
  • Whole grains: half a cup cooked, about the size of a tennis ball.
  • Olive oil: 1 tablespoon per meal for cooking or dressing.
  • Greek yogurt: three quarters of a cup, plain.
  • Eggs: 2.

If the calculator gives you a higher number than you expected, add a little more fish or beans first. If it's lower, trim the grain and the oil first. Keep the vegetables and protein where they are.

Day 3Half a cup of cooked oats topped with plain Greek yogurt and cinnamonLeftover bean chili, raw carrots and cucumberGarlic shrimp stir-fry with peppers, snap peas and zucchini, half a cup of brown rice
Day 42 hard-boiled eggs, an orange, a small handful of almondsBig salad: greens, white beans, roasted vegetables, olive oil and vinegarVegetable frittata (2 eggs), green beans, side salad
Day 5Plain Greek yogurt, half a cup of berries, a spoon of ground flaxseedLeftover frittata, a cup of lentil soupBaked cod with lemon and herbs, roasted cauliflower, half a cup of barley
Day 62 poached eggs on 1 slice whole-grain toast, sliced tomatoSardines on whole-grain crackers or toast, cucumber and tomato saladLentil and vegetable stew, steamed greens
Day 7Half a cup of cooked oats with plain Greek yogurt and walnutsLeftover lentil stew, side saladChickpea and roasted vegetable bowl, half a cup of quinoa, tahini or olive oil drizzle

That's 5 fish meals, and no fish repeats on back-to-back days. Want a swap? Freshwater trout, tilapia or Atlantic mackerel can replace any fish in the table. Just keep the no-repeat rule. Worried about shrimp and cholesterol? Here's what the research says about shrimp.

Not hungry at breakfast? Eat it later. The meals matter more than the clock. Drink water through the day, and keep salt modest, especially with canned fish and canned beans. Rinse the beans.

Your shopping list

This covers all 7 days for one person. Print it or copy it into your phone.

Fish

  • Salmon fillet, 1 palm-sized piece (fresh or frozen)
  • Raw shrimp, 1 portion (frozen is fine)
  • Cod fillet, 1 palm-sized piece (fresh or frozen)
  • Canned light tuna, 1 can (packed in water)
  • Sardines, 1 can (in olive oil or water)

Eggs and dairy

  • Eggs, 1 dozen
  • Plain Greek yogurt, 1 large tub (about 3 cups)

Beans, lentils and grains

  • Dry lentils, 1 bag (or 2 to 3 cans)
  • Black beans, 1 can
  • Chickpeas, 2 cans
  • White beans, 1 can
  • Brown rice, quinoa and barley, small bags of each
  • Rolled oats
  • Whole-grain bread and whole-grain crackers

Vegetables

  • Spinach and mixed salad greens, 2 large containers
  • Broccoli, cauliflower, green beans
  • Bell peppers, snap peas, zucchini
  • Carrots, celery, onions, garlic
  • Tomatoes and cucumbers
  • Canned diced tomatoes, 2 cans (for chili and stew)

Fruit, nuts and pantry

  • Berries (fresh or frozen), oranges, lemons
  • Walnuts and almonds, small bags
  • Ground flaxseed
  • Extra-virgin olive oil, vinegar, tahini
  • Low-sodium vegetable broth
  • Herbs and spices: cinnamon, cumin, chili powder, oregano, black pepper

Prep order: one afternoon, most of the week done

Do it in this order. Each step runs while the last one cooks.

  1. Start the grains. Cook brown rice and quinoa. Cool, then refrigerate in half-cup portions.
  2. Start a big pot of lentil soup. Lentils, onion, carrot, celery, garlic, canned tomatoes, broth. This covers lunches on Day 1 and Day 5.
  3. Boil 4 eggs. For Day 4 breakfast and a backup snack.
  4. Wash and chop vegetables. Store salad greens dry, in containers lined with paper towel.
  5. Make one jar of dressing. Olive oil, lemon or vinegar, garlic and black pepper.
  6. Move frozen fish. Thaw only what you need for the next day or two, in the fridge.

Cook the bean chili on Day 2 itself; it makes enough for Day 3 lunch. Around Day 5, spend 30 minutes on the lentil stew for Days 6 and 7. Cook fish fresh on the night you eat it. It takes 12 to 20 minutes in the oven and tastes far better than reheated.

When to talk to your doctor

  • Before you start, if you take any medicine for blood pressure, blood sugar or blood thinning, or a statin.
  • If you feel dizzy, shaky, light-headed or unusually tired after changing how you eat.
  • If you have kidney disease or have been told to limit protein, salt or potassium.
  • If you're losing weight without trying, or faster than you expected.
  • If you have a fish or shellfish allergy, or any food allergy you're unsure about.

Run the week as written. Then check in with yourself: energy, hunger, how your clothes fit. Keep what worked, swap what didn't, and repeat. Consistency beats perfection.
